Beginner Treadmill Workout Plan

A 4-stage progressive plan for going from your first time on a treadmill to a genuinely challenging session, with the calorie cost of each stage calculated honestly, for a 154 lb (70 kg) reference person, so you know roughly what you’re signing up for.

Ground Rules Before You Start

  • Every stage below runs about 20 minutes. That’s a deliberate limit for a beginner plan, not a universal rule, once you’re comfortable there’s nothing wrong with longer sessions.
  • Move to the next stage only once the current one feels comfortable, not on a fixed schedule. Some people take a week per stage, others take a month.
  • “Slow,” “brisk,” “jog,” and “run” are relative to your own fitness. The paces used for the calorie math below (2.5, 3.5, 5, and 7 mph) are reference points, not requirements.

Stage 1: First Time on the Treadmill

10 minutes at a slow, easy walk, followed by 10 minutes at a brisk walk. Nothing more complicated than that. For a 154 lb person at roughly 2.5 mph then 3.5 mph, this comes out to about 77 calories.

Stage 2: Adding a Jog

5 minutes slow walk, 5 minutes brisk walk, 5 minutes light jog, 5 minutes slow walk to cool down. Introducing a jog segment once walking feels easy raises the session to roughly 106 calories for the same reference person.

Stage 3: Structured Intervals

5 minutes slow walk to warm up, then three rounds of: 2 minutes brisk walk, 1 minute jog, 1 minute run, 1 minute slow walk. This is where pacing starts to matter, alternating effort levels rather than holding one steady pace. Comes out to roughly 124 calories.

Stage 4: Sprint Intervals

5 minutes slow walk to warm up, then five rounds of: 1 minute at your top sustainable speed, 2 minutes walking recovery. This is a genuinely demanding session, don’t attempt it until stages 1-3 feel comfortable. Roughly 137 calories for the reference person, and noticeably harder per minute than any earlier stage.
